Symptoms of Piriformis Syndrome:
(Literally a pain in the butt)
🍑 Deep aching pain in the buttock (+/- pain, tingling or numbness down the leg).
❌ Pain increasing if the hip is rotated so the toe is pointing inwards.
🪑 Difficulty sitting comfortably – can get worse the longer you sit
⭕️ Walking up the stairs
⬇️ Reduced range of movement of the hip
The piriformis muscle can irritate the nearby sciatic nerve and cause pain, numbness and tingling along the back of the thigh, calf, and foot (similar to sciatic pain), though it is not caused by a spinal problem like sciatica is.
Attaining a proper diagnosis of piriformis syndrome by a health professional is important when considering treatment for leg pain.
My top tips:
1. Wheat pack on the area for 15minutes 2 x a day
2. Seated piriformis stretch: Sit on a chair with your feet on the floor, place affected side on the other thigh and lean forward slowly until you can feel the stretch. 2 x 20 sec hold.
3. Crab walk with or without band: Tie the band around legs above the knees and take steps to the side in squat position until fatigue. (10 steps to left, 10 to right repeat 2 x.
4. Tennis ball release: Sit with the tennis ball under the affected buttock make a figure 4 with your affected leg) Repeat 1-2 x 20 sec.

❌What puts you at risk? [👆🏽SWIPE]
- Tight / weak calf muscles
- Global deconditioning
- Previous injuries
- Training errors
💡Non Surgical Treatment Options:
🧊 Icing / Simple Painkillers / Relative Rest
🔑Physiotherapy
📌Acupuncture
💉Plasma rich platelet injection
❗️Most people with Achilles tendinopathy improve with conservative treatment.
Exercises:
Phase 1️⃣ - Isometric
Use support for balance. Lift heels up (mostly on good side), shift your body weight over to the affected leg & keep your heel as high as you can. Hold 5 seconds. Keep knee straight. Put good foot on the step and lower mostly using good side.
Repeat 8 x or until fatigue
Phase 2️⃣ - Eccentric
Stand on step with your heels off the step. Raise your heels as high as you can (use good side more) then put all your weight on one side and SLOWLY lower yourself.
Repeat 8 x or until fatigue
Phase 3️⃣ - Concentric
Lift up the good leg and place the affected foot on a step with your heel off the step and knee slightly bent. Raise your heels as high as you can and slowly lower yourself.
Repeat 15 x or until fatigue

Lower Back Strengthening Exercises
Evidence suggests that lower back strengthening exercises reduces pain and increases functional status in patients with low back pain
These are my favourite exercises targeting those lower back muscles...
💯100’s:
Sit on your bottom and lean back slightly, lift your feet off the ground, you can have your knees bent or straight and pump your arms up and down
🦸🏽Superman:
Lie on your stomach, extend your arms in front of you. Lift your legs and arms at the same time, hold, and release.
🧚🏻Reverse Snow Angel:
Lie on your stomach, and extend your arms in front of you. Circle your arms to the side, then next to your body. Then reverse the movement.
➖Plank with leg lift:
Assume a forearm plank position, lift one leg up, keeping your leg in line with your hips. Be sure to keep your butt and hips stable. Return the leg to start position and then repeat with the other leg.
Perform each exercise for 30 seconds with a 10 second rest between the exercises and work up to 3-4 sets

The Rotator Cuff
The RC are 4 muscles (supraspinatus, infranspinatus, subscapularis and teres minor)
They are the stabilisers of your shoulder joint, keeping the ball in the socket – they are so important in this extremely mobile joint.
Exercises for Shoulder Strength & Stability
These are my favourite exercises:
❇️Band Wall Walks:
Hold a yellow/orange @theraband with both hands, make a fist a pull out to shoulder width apart. Walk up and down the wall with your forearms and hands. Repeat 20 times
❇️Band High Row with External Rotation:
Tie the band around a stable surface. Perform a high row and then rotate your arms outwards and reverse the movement until you are at the starting position. Repeat 20 times
❇️Band side plank and external rotation:
First you need to be able to do a side plank properly, using the correct form. Hold on to the yellow/orange band and with your arm which is at the top, you pull out to the side keeping your elbow slightly tucked in. Repeat 20 times

Frozen Shoulder 🥶 {SWIPE!}
🧊It is very important to get a diagnosis from a health care professional. Once frozen shoulder is confirmed, the first port of call is normally pain relief and physiotherapy, which will include advice, education, manual therapy and exercise prescription.
🚩If you experience symptoms such as fever, night sweats, fatigue, or unexplained weight loss you should speak to your health care provider and they should refer you for further investigations.
Exercises 3-4 x a day: Go as far as tolerable
📍Pendulum exercises – 10x in each direction (forward, sideways and circles)
📍Walking stick (or golf club 😉) flexion – 10x 3 second hold
📍Walking stick (or golf club 🏌🏽♀️) abduction – 10x 3 second hold
📍Hand Behind Back (with towel or golf club / walking stick ) – 10x 3 second hold (this can be quite painful, if it is don’t force through)
💡Forward elevation is the first movement to return, the last to return is rotation to the side and hand behind the back

🧶 Tennis elbow is caused by overusing the muscles and tendons which are attached to your elbow that are responsible for straightening your wrist. If these are overused or strained, they can become inflamed and tiny tears can develop near the bony prominence on the outer side of your elbow.
🧶 What causes tennis elbow?
🧶Activities that place repeated stress on the tendon and elbow joint:
🎾 As the name suggests, playing tennis
🎻 Excess decorating, typing, playing the violin, hairdressing to name a few
🥀 Weak forearm muscles
Exercises to relieve pain caused by tennis elbow:
1. Wrist Extensor Stretch – Raise your arm in front of you with your palm facing down wards, bend your wrist and towards 5 o’clock, keeping your elbow straight. Gently apply pressure to bend wrist further using the opposite arm. Hold 20 seconds 3 x
2. Isometric wrist extension – Rest your forearm on a surface with your hand off the edge. Use your opposite hand to place a dumbbell or small bottle within your fist with palm facing down. Hold the position for 5 seconds, feel the muscles in your forearm working (do not let the wrist move). Use the opposite had to take away the dumbbell/bottle. Repeat 10 x
3. Weighted Pronation - Holding a dumbbell or a small bottle of water – turn your palm to face downwards, take the dumbbell out of your hand and return to starting position. Repeat 10 x
Top tips:
💪🏽To offload the tendon when doing activities that aggravate your pain - you can purchase an #epicondylitisbrace easily at @amazon
💪🏽Try and avoid activities that cause pain if possible

SUBACROMIAL IMPINGEMENT / SUPRASPINATUS TENDINOPATHY causes:
▪️Over-use, a new (overhead) arm activity such as DIY, hedge trimming in the garden
▪️Trauma
▪️Long standing poor posture
It is very common. 20% of people will have symptoms at some point in their lives.
Symptoms:
▪️Pain, often on outside of the upper arm
▪️Pain when lifting arm out to the side
▪️Pain when putting on jacket, bra or shirt
▪️Pain on overhead activities or sports
▪️Lying on the affected side
My Top Tips
1. Avoid aggravating activity – but DON’T stop moving the arm
2. Use an ice pack over the painful area for 15 minutes 2 times a day
3. Do some gentle exercises (Swipe!)

Neck Pain ⬅️ SWIPE
My top tips to help relieve neck pain along with the above exercise are: 🌀Use a wheat-pack 🌀Change position / posture every 30 minutes if you are sitting (stand up, do some of these exercises, grab a glass of water, go to the toilet) 🌀Do not use a neck collar, in fact speak to your GP for pain relief and try to keep moving.

Stiff or painful upper back?
It is vital to stretch and mobilise the muscles and joints that are excessively loaded when sitting for long or carrying weight (security and police vests). A prolonged time in these positions can cause upper back pain along with other problems. 🚚🎮🚴🏽♀️👩🏽💻👮🏿♂️👩🏼🏫 Some of us do not own equipment such as foam rollers or massage devices. Simple exercises go a long way and help prevent and ease musculoskeletal problems. For my top 3 exercises, you only need a towel (which I hope everyone has) and a sturdy chair or bed (which I also hope you own). These are my basics for helping relieve upper back stiffness and pain, but you may need exercises specially tailored to you and your symptoms. So get in touch!
Hope this helps!

Percussive therapy is a type of soft tissue mobilisation. It has been used for years to accelerate recovery post training and ease muscle tension.
Percussive therapy is known to aid muscle relaxation, improve range of motion, blood circulation and alleviate pain.
My favourite part...? It’s saves my thumbs!! 👍🏽 #massagegun #doms #relief #physio #percussivetherapy
We also perform Cupping @rdsphysio ! 🧊Cupping is a massage technique that can be delivered by a Physio. This technique dates back to ancient Egyptian, Chinese, and Middle Eastern cultures. 🧊We use dry cupping which creates a suction over your muscles and skin and helps increase blood circulation to the area and helps ease muscle tightness. 🧊We use this to aid treatment of a range of musculoskeletal conditions along with exercise. 🧊It can be used for post exercise and injury recovery, as well as helping people who suffer from stiff and tight muscles due to prolonged sitting. 🧊We do not use wet cupping, in which small cuts are made into the skin and causes bleeding into the cups.

Sciatica is caused by irritation of the nerve roots in the spinal canal through: 💡A herniated intervertebral disc —about 90% of cases. 💡Spondylolisthesis —when a vertebra moves forward relative to the bottom vertebra. 💡Spinal stenosis — narrowing of the spinal canal
Can also be caused by: 💡Mechanical strain – of the joints or muscles of the spine.
Treatment
Symptoms usually settle within 4-6 weeks, but some can take up to 12 weeks
My tips: ✔️Use heat – I recommend a wheat pack. ✔️Keep moving and stay active - walk as much as tolerable
✔️Take over the counter non steroidal anti-inflammatory medication – speak the pharmacist. If you need stronger pain relief, discuss with your GP
✔️See a Physiotherapist for manual therapy and exercise / advice
✔️Avoid bed rest
These are my basics for helping relieve sciatica, but you may need exercises specially tailored to you and your symptoms. So get in touch!
Hope this helps!

Our musculoskeletal system is a genius of compensation. If there is a joint or muscle that is lacking range of motion, strength and flexibility to perform a certain task, it will look to the nearby joints to acquire what it requires.
Greater Trochanteric Pain Syndrome (GTPS; Lateral Hip Pain) is a good example of this!
More commonly seen in women aged between 40-60 years.
The hip joint is comprised of the pelvis and the femur. The femur has a bony protrusion at the side of your hip. This is called the greater trochanter. The greater trochanter is surrounded by bursa, muscles and tendons.
Causes 🗣Overload and overuse 🗣Direct fall on the outside of the hip 🗣Excessive walking or running, especially when you have not built up to the distance properly 🗣Weakness of the Gluteus Medius and Minimus muscles. These surround the hip and are our pelvic stabilisers.
My Tips & Advice 🔑Reduced aggravating activities 🔑Avoid hip hanging (when you stand and put all your weight on one leg) 🔑Sleep on opposite side with pillow between your legs 🔑Maintain a healthy weight

Patellofemoral Pain Syndrome (PFPS) is a type of anterior knee pain
Causes:
1️⃣ Repeated stress on the knee, such as jogging, squatting, and climbing stairs.
2️⃣ Direct injury to the knee
3️⃣ Sudden changes in activity
4️⃣ Poor footwear or poor technique
5️⃣ Muscular imbalances or weaknesses, in the quadriceps, hamstrings, gastrocnemius, gluteus muscles and / or iliotibial band (ITB). 6️⃣ When the knee bends and straightens, the quadriceps muscles help to keep the kneecap within the trochlear groove. Weak or imbalanced quadriceps can cause poor tracking of the kneecap within the groove.
My Tips & Advice
Physiotherapy aims to relieve pain and improve movement in the joint
1. Initially POLICE (Protect, Optimal loading, Ice, Compression, and Elevation) and avoid aggravating activities
2. Use good footwear when exercising
3. Warm up and stretch
4. Maintain a healthy body weight to avoid overloading your joints

🏃🏽♀️Have you suffered from an ankle sprain? Does it still feel weak? Do you still roll over on it regularly? 🏃♀️Strength and balance exercises are effective in addressing muscle strength deficits and it is a preventive measure against reinjury. 🏃🏻♀️There is strong evidence to suggest that you are two times more likely to re-sprain your ankle within the first year of spraining your ankle, so it is vital to ensure you work on range of motion, strength and balance. 🏃🏾♀️These exercises should be done when you have pain free walking if you have recently sprained your ankle. These are also helpful to prevent re-injury if you have injured in the past. 🏃🏿♀️If you experience any pain whilst performing the exercise, stop and consult a Physiotherapist.
